40 min warmup

3 miles tempo effort at 80-85%, jog 5 minutes.

1x1/2 mile at mile race effort on a gentle decline, 

5 minutes jog

1.5 mile tempo effort at 80% to clear out your legs from the hard effort

30 min cooldown
